Binaural Beats for Focus: What Alpha and Theta Actually Do

A binaural beat is what you hear when each ear receives a slightly different tone. Play 200 Hz on the left and 208 Hz on the right and neither ear hears a pulse, but you perceive one at 8 Hz, the difference between them. That perception is generated in the brainstem, where signals from the two ears first meet, which is why the effect only exists over headphones. Through speakers the two tones mix in the air before they reach you and there is nothing left to combine.
The pitch you set is a claim about brain rhythms. Alpha activity, roughly 8 to 12 Hz, is associated with relaxed wakefulness; theta, roughly 4 to 8 Hz, with drowsiness, light sleep and loose associative thinking. The entrainment hypothesis says that feeding the brain an 8 Hz beat nudges its own oscillations toward 8 Hz. That hypothesis is the part of the story that has not held up well, and it matters less than most product copy implies.
How to do it
- Put on headphones. Over-ear or in-ear both work; a single earbud does not, because the effect needs two separate signals.
- Pick a frequency by the kind of work, not by mood. Alpha for anything that needs alertness, theta for low-stimulation or loose work.
- Set the volume low. It should cover keyboard noise and background conversation and then stop being noticeable.
- Start the audio before you start the task. The meta-analysis found exposure beginning before the task outperformed exposure only during it.
- Choose a block length and commit to one task inside it. The timer is doing at least as much work as the audio.
- Do not switch tracks mid-block. Every change of audio is a change of task, and it costs you the same re-entry.
- When the block ends, take the break. A 90-minute block followed by more work with no pause is just a long block.

What the evidence says
Two solid papers point in different directions, and both are worth knowing.
Garcia-Argibay, Santed and Reales (2019) published a meta-analysis in Psychological Research covering 22 studies and 35 effect sizes, and found an overall medium effect of g = 0.45 across memory, attention, anxiety and pain. The strongest single result was anxiety reduction in the theta and delta range, g = 0.69, but that came from five effect sizes across four studies with 159 participants in total, which is a thin base for a headline. They also found that masking the beats with white or pink noise was unnecessary, and that starting exposure before the task was better than starting during it.
Ingendoh, Posny and Heine (2023) reviewed the mechanism directly in PLOS ONE, looking at 14 studies that measured brain oscillatory activity during binaural beat stimulation. Five reported results consistent with entrainment, eight reported results that contradicted it, and one was mixed. Their conclusion is that studies attributing psychological effects to brainwave entrainment should be read with caution, because the entrainment itself is not established.
Put together: there may be modest effects on anxiety and some cognitive measures, and the mechanism everyone cites for them probably is not what is happening. The plausible explanations are duller and more reliable. Continuous audio covers intermittent noise, which is the thing that actually breaks concentration. A track with a fixed length marks a start and an end, and that structure is doing real work. Neither of those makes binaural beats a cognitive enhancer, and you should not buy anything sold on that claim.
When it helps and when it doesn't
It helps in a noisy room, in an open-plan office, and against household sound you cannot control. It helps if you need a ritual that says the block has started. It helps if lyrics derail you but silence feels too exposed.
It does not help if the problem is that the task is unclear or you do not want to do it; no audio fixes that. It does not help if the sound itself irritates you, and some people find beat frequencies unpleasant after twenty minutes. It will not overcome sleep deprivation. And if you already work in silence and get on fine, adding this is a step backwards.
Safety
If you are pregnant, have a cardiovascular or respiratory condition, or have epilepsy, talk to a doctor before using rhythmic audio or breath holds and paced breathing. Stop if you feel dizzy or notice tingling in your hands or face, and breathe normally until it passes. Never use it while driving or in water; headphones that cover ambient sound are dangerous in both. If you are already in panic, do not force a big inhale, which usually makes it worse. Start with a slow exhale and let the inhale look after itself.
