Nervous System Regulation: What It Means and 6 Ways to Do It in Under 5 Minutes

Nervous system regulation means shifting the balance between two branches of your autonomic nervous system: the sympathetic branch, which speeds you up for effort and threat, and the parasympathetic branch, which slows you down for rest and digestion. Both run all the time. Neither is good or bad. Worth saying plainly: "regulation" is a popular term borrowed from physiology, not a diagnosis. There is no clinical test for a dysregulated nervous system. What follows are six levers you can actually pull, each in under five minutes.
How to do it
Pick one. Do not stack all six.
- Lengthen the exhale. Breathe in for four, out for six. The exhale is where heart rate drops, so the ratio does the work, not the depth.
- Slow the rate. Five seconds in, five seconds out, six rounds. That is six breaths a minute, which is where the cardiovascular effects are largest.
- Cold water on the face. Splash cold water on your forehead, eyes and cheekbones, or hold a cold pack there for thirty seconds while holding your breath.
- Sensory grounding. Name five things you can see, four you can feel, three you can hear, two you can smell, one you can taste.
- Steady rhythm. Walk, tap, rock, or match your breath to a metronome. Predictable rhythm is the ingredient, not the specific movement.
- Humming. Hum one low note on each exhale for two minutes. It automatically lengthens the exhale, which is likely most of the effect.

What the evidence says
Slow breathing is the best-supported lever. Zaccaro and colleagues' 2018 systematic review in Frontiers in Human Neuroscience screened 2,461 abstracts and kept fifteen studies of breathing under ten breaths per minute. Across them, slow breathing was associated with higher heart rate variability and respiratory sinus arrhythmia, more alpha and less theta activity on EEG, and self-reported reductions in anxiety and increases in relaxation. The consistency is good. The sample sizes are small, the participants were mostly healthy volunteers, and the protocols vary enough that you should not read precise numbers into it.
Why around six breaths a minute in particular? Lehrer and Gevirtz explained this in their 2014 paper in Frontiers in Psychology. Breathing near 0.1 Hz hits the resonance frequency of the baroreflex, the loop that keeps blood pressure stable, and drives oscillations in heart rate to their maximum amplitude. Their argument is that repeated exercise of that reflex, rather than relaxation as such, explains why heart rate variability biofeedback helps conditions as different as asthma and depression. It is a mechanistic review, so treat it as a strong explanation rather than an outcome trial.
Cold on the face works through a genuinely different route. Ackermann and colleagues' 2023 systematic review and meta-analysis in Psychophysiology pooled studies of the human diving response and found reliable increases in cardiac vagal activity, with cold face stimulation combined with breath-holding producing the effect. It is a fast, physical lever. It has not been shown to treat anxiety disorders.
Humming is the thinnest of the six. The most-cited study, Kalyani and colleagues (2011, International Journal of Yoga), scanned twelve people chanting "OM" and found deactivation in limbic regions compared with a control sound. Twelve people, one session, no clinical outcome. Treat it as a hypothesis. Sensory grounding and rhythmic movement sit in a similar place: widely used clinically, easy to do, thin on isolated trial evidence.
When it helps and when it doesn't
These levers help most for ordinary, situational arousal: after an argument, before a presentation, on a bad commute, at 3am. They are cheap, portable and low risk, and the daily-practice studies suggest the benefit compounds if you use them regularly rather than only in emergencies.
They are not a treatment. If anxiety, panic or exhaustion is persistent, the useful step is an assessment, not more techniques. Breathing exercises can also backfire for some people with a history of trauma or panic, where attention on the body increases distress rather than reducing it; if that happens, grounding on external senses or rhythmic movement tends to work better than breath focus. And if a symptom is physical, treat it as physical: chest pain, breathlessness and palpitations need a doctor, not a breathing pattern.

- Stop if you feel dizzy or get tingling in your hands or face. Sit down and breathe normally.
- Never do breathing exercises while driving or in water.
- In panic, do not force a big inhale. Start with a slow exhale.
